Spectator Tips for Fall Marathon Season

A lot of us are training right now topeakforafallmarathon.Forsomefamilymem-bers,it’stoughtoknowhowtoshowsupportonrace day, especially when an athlete can be ir-ritableandonedgeabouttheapproachingrace.Here is my advice on how to be a supportivespectator.

Before the Race

Makesurethatyourcamera, batteries, film, or memory cards are ready to go for race morning.Youwouldnotwanttomisstakinganaward-winning shot of your athlete during thebigevent. Decidewhereyou aregoing to cheerfor your athlete. Check out the course mapsaheadoftimeandmakesurethatyouareawareofanystreetclosuresthatcouldpreventyoufromgetting to certain locations or that could causedelays.Decidewhereyouaregoingtobebeforeracemorning. It canbe agreat pick-me-up foryourathletetoknowyou’llbecheeringatmile10or15.Determinewhenyourathleteshouldreacheachspotalongtheracecoursesoyouknowwhentobethere. Packsunglasses,sunscreen,water,snacks,andanythingelsethatyoumightneedduringtherace.Eventhoughyou’renotrunning,bikingorswimming,thatdoesn’tmeanthatyouwon’tgethungryorthirsty. Createanysigns,posters,hats,t-shirts,etc.thatyouwanttousetohelpyoucheerforyourathlete.

During the Race

Atmanyraces, spectatorsbringchalksotheycanwritegoodluckmessagesonthestreet.Youcanwritea runner’snameandbibnumber, alongwithwords like“Good luck!”and“StayStrong!”Ifyoudothis,remembertobuywashablechalk.Don’tuseanythingpermanent. Cheeringisalwayshelpful.Unfortunately,manyofthethingsthatspectatorsyellouttorunnersareannoying.Imaginestrugglingthrough20toughmilesofamarathon,onlytohavepeopleyell out, “You’re almost finished!” or “It’s just around the corner!” While these uplifting phrases may seem helpful, trust me. They are not. Instead, try yelling words of encouragement like, “Way to go!”, “Looking good!”, “Great job!”, or the simple “Woohoo! Yippee!” During long races, some runnerswillwritetheirnameontheirshirtforspectatorstoyell. Also, youcanalwaystrysomethingcreativeorfunny, like“Lookatthosehotlegs!” Clappingandwhistlingareencouragingandupliftingforrunners’saggingspirits.Somespectators will give runners high fives and others will bring noisemakers. Don’t be upset if runners andtriathletesdon’talwaysrespondwelltoyourcheering.Duringlongevents,athletescanpushthroughanextremerangeofemotionsandmentalstates.Someathleteswillwave,smile,andgiveyou a high five, while others will ignore you. Remembertobesafebystayingoffthecourse.Ifyouneedtocrossthestreet, waituntilthecourse iscompletelyclear. Also, remember topayattention to thecommandsofvolunteers.Theyaretryingtokeeptheathletessafe.

After the Race

Meetatapredeterminedlocation.Makesurethatyoupickapost-racelocationbeforetheevent. At events with a lot of participants, the finish areas can be very crowded with thousands of finishers all searching for their families. Once you find each other, offer your athlete a big hug, along with a dry shirt or jacket. It feelsgoodtohavesomethingcleananddrytowearaftertherace. Sibling Rivalry

Running is well-known as a sometimes-solitary activity. But for a select group of top-performing prep runners, heading into the 2009 Cross Country season, they have a built-in training partner and supporter – their sibling. But do these competitive siblings always boost one another, or do they hammer each other to the point of drawing blood? The answer might surprise you.

Sisters can often get fiercely competitive, and often it doesn’t sit well if the younger sister starts beating big sis. “We don’t really com-pete,”Kelleysaid.“Ihavesupportforher(Kat).Ihavearunningpartnerandasister.Ifshewins,I’mgoingtobehappyforher.Ifshehasabadrace, and I have a good race, I still feel bad. Your Burning SportsNutrition Questions Answered

What should I drink during and after exercise? How can I gain muscle and lose fat?

What should I take to boost my immune system? Time and again, athletesrepeatedlyaskquestionsaboutsug-ar, protein, supplements, caffeine,carbs,recovery,andbodyfat.Toad-dress these issues, an internationalgroupofsportsnutritionists(Profes-sionalsinNutrition&ExerciseSci-ence (PINES); www.sportsoracle.com) gathered in Seattle in May.Experts in their fields discussed the latest research and answered com-monlyaskedquestions.Perhapstheanswerswillhelpyou resolvecon-fusingnutritionissues.

Q. Is pre-exercise sugarharmful to performance?

A.More than100studies in-dicateconsumingsugarwithinthehourpre-exercisedoesnothurtperformance.The vast majority of athletes can enjoy pre-exercise sweets for a quick fix. But someathletesare,indeed,“sugarsensi-tive”andexperience reboundhypogly-cemia.Theyquicklylearn— 1) to avoid sugar 15 to 45 minutespre-exerciseandinsteadconsumeitrightbeforetheyexercise(thebodywillnothavetimetore-leasetheinsulinthatcontributestothe“crash”)or 2) choose pre-exercise foods that donotproducea“sugarhigh”suchasoatmealorwholegraintoastwithalittlepeanutbutter.

Q. How can I gain muscleand lose fat?

A.Thebodycannotbuildmuscleandlose fat at the same time.Buildingmuscle re-quires calories. If you are restricting caloriestoloseundesiredbodyfat,yourbodydoesnothavethefuelitneedstocreatenewmuscletis-sue. Instead, the body breaks down muscle touseforfuel. Adietingathletecanminimizemuscle

Q. What should I eat torecover after exercise?

A. After a moderate workout, youneednotworryaboutrapidlyrefuelingbecauseyourmusclesarenotdepleted.Butifyouhavedone exhaustive exercise, you should plan toreplacecarbs,waterandsodiumassoonastol-erable—particularly if you will be exercisingagainwithin6hours.Addingalittleproteinto

Q. What’s best to drink during and after exercise? How much?

A.Beveragesthat includealittleso-dium (i.e., sports drinks) enhance fluid reten-tion.Alternatively, pre-exercise, you can con-sumesodium-containingfoods(saltedoatmeal,pretzels, broth).Howmuchyouneed todrinkdepends on how much sweat you lose. Weigh yourself pre- and post exercise; dropping onepound equates to losing 16 ounces of sweatthatneedstobereplaced.Moresimply, youcanmonitoryoururineanddrinkenoughtourinatea pale-colored urine frequently throughout theday.Noturinatingforseveralhourspost-exer-ciseisbad:dehydration!

Q. What should I take to boost my immune system?

A.Moderateexerciseactuallyboostsyourimmunesystem;moderateexercisershavenoneedtotakeimmune-boostingsupplements.Hard,exhaustiveexercise,incomparison,con-tributes to inflammation, oxidative stress, and immune dysfunction. But if you are healthy, wellfed, andwellrested, yourimmunesystemcan handle the stress. Supplements will notboostyourimmunefunctionabovenormallev-els. If you undereat and fail to consumeadequate protein or carbs after exercise (ashappens with dieters or athletes who are “toobusy”toeat),immuneresponsedrops.Thebestsupplement to take to counter this response isadequatefood—carb-proteincombinations,likechocolatemilkorameal. Quercetin (a bioactive compoundfoundinredapples) is touted toboost the im-mune system. However, research suggestsquercetinworksbest in“cocktails,” thewayitnaturally comes in foods. That is, a quercetinsupplement,byitself,islesseffectivethanwhenquercetiniscombinedwithotherbioactivecom-pounds, such as fish oil and green tea extract.

Q. Should I train on a high fat diet to enhance fat-burning?

A.Byburningmore fat, athletes areabletoburnfewercarbsandtherebysparetheirlimitedglycogenstores.Supposedly,thisshouldenhanceendurance,giventhatglycogendeple-tionisassociatedwithfatigue.Yet,thepracticehasyettotranslateintoimprovedperformance.Thebestway toenhanceendurance is tocon-

Q. Should I train with low glyco-gen stores, and then compete

when carbo-loaded?

A. While the “train low, compete high”methodisaninterestingconcept, researchhas yet to prove it will enhance performance.Theoretically, training “low” stimulates physi-ologicaladaptationsthatsparemuscleglycogenandallowgreaterendurance.Theproblemsare1)athletesareunabletotrainatahighintensitywhentheirmusclesareglycogendepletedand2)trainingwithglycogen-depletedmusclesin-creases the risk of injury. Bottomline:Eatcarbsdailyforwell-fueledmusclesthatallowyoutotrainhard!

Q. What dose of caffeine is best to enhance performance?

A. Although responses to caffeinevarygreatly fromperson toperson,asuggest-eddoseequatestoa12-oz.mugofcoffeeonehour pre-exercise. (More precisely, consume1.5 mg caffeine per pound of body weight (3mg/kg)—orabout225mgfora150-lbathlete.Higherdosesofcaffeineoffernoperformanceadvantagesandcancreate thedisadvantageofsleepproblemsthatenduphurtingperformance.Enoughisenough;morecaffeineisnotbetter!

Q. Do I need to worry about contamination in commercial

sports supplements like protein powders?

A. Yes! A survey of 634 nutritionsupplements indicates about 15% included abannedsubstance,eventhoughthesupplementcamefromafactorythatdidnotevenmanufac-ture banned substances (i.e., steroids, ephed-rine). The contaminants make the products“work” (read that, “sell better”).Theproductsmostlikelytobecontaminatedwithillegalcom-pounds includebodybuilding supplements andweightlossproducts.Buyerbeware!
